As we age, our risk of unsightly varicose veins increases—it's just not fair. However, walking is a proven way to prevent those unsightly lines from developing, says Luis Navarro, MD, founder, and director of The Vein Treatment Center in New York City. Every session of aerobic exercise should include a warm-up and cool-down. The warm-up period should not include static stretching, but should instead be a gradual increase in pace and intensity of the exercise. In a 10-year study of 650,000 adults over 40, those who got 75 minutes of moderate activity, like walking, weekly, lived on average, nearly two years longer than their sedentary counterparts. Walkers who logged just over an hour a day gained four and a half years!
Dr. Tannenberg offers another tip for incorporating intervals into your workout: “Create a new playlist with upbeat songs followed by slower songs. Alternate the songs on your playlist. When you are walking and hear a faster song, you increase your pace. When the slower song comes on, you slow down the pace a bit. This is an easy way to make your normal morning walk an interval workout.”
Can you up those numbers? The more you weigh, the more calories you’ll burn, no matter the activity—that’s because it takes more energy to move more weight. If you’re specifically looking to up calorie burn, adding a 20-pound weighted vest would up your calorie burn to 8.7 and 15.1 per minute for walking and running, respectively. It’s simple physics: “The majority of calories burned in running [or walking] comes from supporting body weight while moving up and down,” says Hunter. “With more weight, there will be a greater energy cost in doing this due to a greater gravitational force.”

A good way to begin is to write down a weekly exercise plan, including when you will exercise each day, and continue to do so every week for three months if you are serious about sticking with exercise but concerned about your motivation. Write down what day(s) of the week, what time of day, minutes of activity, and the activity that you'll do when setting your plan. Be as specific and realistic as possible, and remember that it's not how much you do when you start that counts but that you simply do something. Getting started is usually the hardest part. You can always add more later on.
Many people aim for a daily goal of 10,000 steps (or about 5 miles)—and an industry of fitness tracking devices has emerged to support them—but that magic number didn’t originate from scientific research, says John Schuna Jr., Ph.D., assistant professor of kinesiology at Oregon State College of Public Health. “It was first used in a Japanese marketing effort associated with one of the first commercial pedometers.” The device was called “manpo-kei,” which literally means "10,000 steps meter" in Japanese. 

Try to make walking a routine – for example, try to walk at the same time each day. You may find that asking someone to walk with you will help make it a regular activity. Some people find that keeping an activity diary or log also makes it easier.

TV can make the time pass quickly, and so can your favorite movie, music, scholarly courses taught by professors, or books on tape (see resources for online vendors). Finding something that will distract you might just make that 30-minute workout bearable, and believe it or not you might even look forward to it! After all, it could be the only 30 minutes in your day that you have all to yourself. Indulge! Aerobic exercise videos and DVDs are also effective if you use them! They are convenient if you prefer to work out at home instead of taking a class at a studio or a gym, and there are hundreds to choose from. You may want to consider keeping a simple log of your walking sessions. If you have a pedometer, a tool that calculates your steps and distance, you can write down how many steps you’ve taken that day. Did you walk on a treadmill? Write down your time, distance, and pace in a notebook or an Excel spreadsheet. Looking back on all your steps is a great way to stay motivated.

Another American study found that people who walked for at least four hours a week gained less weight (an average nine pounds less) than couch potatoes as they got older. Last year, researchers at the University of Colorado found that regular walking helped to prevent peripheral artery disease (which impairs blood flow in the legs and causes leg pain in one-fifth of elderly people).

Figure 78 shows the distribution of total aerobic (T. aerobic) organisms, aerobic bacteria, fungi, facultative anaerobic (Fa. aerobic) bacteria, and total anaerobic (T. anaerobic) bacteria in unplowed and plowed soil (Linn and Doran, 1984). This study is based on the hypothesis that plowing may increase oxygen and moisture, thus increasing that aerobic capacity and decreasing the ratio of population in nonplowed (PnP) soil/population in plowed (PP) soil for soil samples. In samples collected from 0 to 75 mm depth, the PnP/PP ratio ranged from 1.27 to 1.35, indicating that plowing reduced bacterial (aerobic or anaerobic) populations in top soil samples, possibly due to the lost moisture. In samples collected from deep soil, the PnP/PP ratio ranged from 0.6 to 0.8 for aerobic microbes, while the ratio ranged from 0.9 to 1.1 for anaerobic microbes. This suggests that although plowing significantly increased aerobic microbial population and/or decreased anaerobic populations, the surface microbes were more susceptible to plowing than were deep-soil microbes (Li et al., 2014a).

Men and women who walk briskly for more than 30 minutes a day were found to have lower BMIs and smaller waists than everyone else involved in the study. 'Given the obesity epidemic, and the fact that a large proportion of people in the UK are inactive, recommending that people walk briskly more often is a cheap and easy policy option,’ said Dr Grace Lordon, who lead the research.

Your heart rate increases in direct correlation with the intensity of the exercise. Heart rate levels can vary significantly from one person to another based on fitness level, genetics, environment, and exercise tolerance. If you wish to train based on heart rate, contact your health care provider to determine what the appropriate range is for you. Some medications, most often blood pressure drugs, control heart rate, making it impossible to determine exercise intensity in this way. Ask your physician to determine if you are on any of these medications.

High-intensity interval training (HIIT) has been shown to be one of the best forms of exercise in terms of both effectiveness and efficiency. It involves brief periods of intense activity followed by periods of rest. Ordinary walking does not qualify as a high-intensity workout, but it can be tweaked into one. For the last decade, Dr. Hiroshi Nose and colleagues at the Shinshu University Graduate School of Medicine in Matsumoto, Japan, have developed walking programs for the elderly.
Classes are generally rated as beginner, intermediate, and advanced. Choose the level that fits your condition. It's no fun taking an advanced class if you're a beginner. It will be hard and frustrating and you won't enjoy the experience. Watch the class or speak with the instructor to help you decide what's right for you. Sometimes it comes down to the class time that fits your schedule, but just be sure to not get in too far over your head.
Of all the books I've read, this one made the most sense to me. It is motivational without being OTT (as these type of books often are). The book is clear and progresses very naturally through all aspects of fitness without making it feel like any part is going to be a struggle. That is the beauty of this book for me: a lot of the time, fitness manuals (in their OTT approach to superhuman healthy living) send you into an OTT regime you'd rarely keep up with. This is gentle and sensible and covers so much more besides just power walking (meditation whilst walking, positive thinking and visualisation, pedicures, massage, healthy diet (where fry ups are allowed!!!), and even basic pilates and yoga). On top of this, you get a good grounding in walking and general fitness. Nothing is too much; just enough to start and enjoy without feeling there is any pressure to succeed.
When you are able to get and stay on your target heart rate, you will want to cool down a bit at the end of your walk. If you have been able to stay in the target rate for 20 minutes or so, spend about 5 minutes at the end of the walk trying to bring your heart rate back to where it was pre-walk. Slowing your pace down and doing some more light stretching can accomplish this. Do not stop walking to slow your heart rate in a cool down. It defeats the purpose of a cool down.
Impaired aerobic capacity, also known as impaired endurance, is a common patient impairment that can limit participation in functional, occupational, and recreational activities. Even functional tasks that require only a few minutes can be limited by aerobic capacity. Older adults are particularly vulnerable to impaired aerobic capacity due to anatomic and physiological changes that occur with aging, greater propensity for sedentary behaviors, and greater risk for disease processes that limit the oxygen transport system.1 In addition, aerobic capacity is directly influenced by the habitual activity pattern of an individual, which may vary across individuals from total inactivity to frequent and intense activity. Any factors that limit habitual physical activity, such as illness, injury, and or travel, will cause adaptations that diminish aerobic capacity. Conversely, any factors that promote habitual physical activity, such as intentional exercise, yard work, and occupation-related physical tasks, will result in adaptations that improve aerobic capacity. In older adults, many physiological, pathological, and psychosocial factors can contribute to restricted physical activity. Figure 12-1 depicts the persistent vicious cycle that can be created when sedentary behaviors, chronic disease, and functional dependency interact.2 This chapter will provide an overview of causes and factors contributing to impaired aerobic capacity in older adults and describes physical therapist patient management (examination, evaluation, diagnosis, and interventions) to address decreased endurance and its impact on function.

During the class, the instructor guides you through simulated flat roads, hill climbing, sprints, and races, while you control resistance on your bike to make the pedaling as easy or difficult as instructed. Your local gym will provide a wide variety of aerobic options, such as treadmills, cross trainers, exercise bikes, stairmasters, rowing and ski machines so that you can just switch on and get started with your workout. It can be a good idea to diversify between different machines and different speeds/levels of resistance as your body can get used to a certain routine and after a number of sessions the same routine will not work your heart and lungs as much as it once did.

Scientists have recently become interested in the effects of aerobic exercise on cognitive function. It has been shown in rats that use of a running wheel every day stimulates new brain cells to grow in as few as 12 days. Brain cells in humans can't be studied directly, but what has been shown is that rates of dementia and Alzheimer's disease are lower in older individuals who exercise three or more times per week compared with older adults who exercise fewer than three times per week. In some cases, the risk is 62% lower. Evidence is also accumulating that active individuals perform better on cognitive function tests such as tests of memory and spatial relations than sedentary individuals.
You can get more specific with your aerobic interval training and use heart rate since it's an excellent indication of how hard you are working. Let's use jogging on a treadmill as the aerobic activity in this example. For example, if your heart rate is at 70% of your predicted maximum when you jog at 6 mph, then start at that speed and either increase the speed or elevation so that your heart rate increases to 85% or even 90% for one minute, then back to your usual jogging speed for three minutes to elicit a heart rate of 70%. Start with a 1:3 work:active-rest ratio. That's a good starting point, and as you increase the work intervals and decrease the active-rest ratios like in the examples above, you'll notice that your conditioning improves so that your heart rate will be lower at the higher speeds.
